There’s a piece of gym folklore that refuses to die: muscles supposedly compete for a fixed pool of growth, so training your legs on arm day, or doing “extra” work you don’t strictly need, robs recovery from the muscle you actually care about.
It’s the logic behind five-day splits built entirely around not “wasting” a session on anything but the target muscle, and it usually gets justified with some version of a fixed, whole-body recovery budget — as if your body only has so much protein synthesis or systemic recovery capacity to hand out each week, and every extra set anywhere else eats into what’s left for your arms. A new randomised controlled trial just tested that belief directly, and it didn’t hold up.

Researchers at the University of Mississippi — Kataoka, Yamada, Hammert, Sallberg, Kang, Song, Kassiano, Metcalf and senior author Jeremy Loenneke — ran 105 untrained adults through six weeks of supervised training, three sessions a week, 18 sessions total, published in the Journal of Strength and Conditioning Research. Every session was supervised in person, not left to the participants’ own reporting, which rules out the usual objection that one group simply trained harder or more consistently than the other. One group did low-load elbow flexion to failure, arms only. A second group did the identical arm work, plus four sets of knee extensions per leg on top. A third, untrained control group did neither, as the baseline comparison.

Upper-arm muscle thickness grew 0.18 cm in the arms-only group and 0.19 cm in the arm-plus-legs group. Strength gains were 0.32 kg and 0.25 kg respectively. Neither difference is meaningful. Adding a full leg session on top of the arm work did not blunt arm growth, arm strength, or anything else the researchers measured. The muscle you didn’t train more of grew the same either way.
The caveats matter here, and they’re worth stating plainly rather than glossing over. These were untrained subjects, who tend to respond well to almost any stimulus and have the most headroom to show a null result either way. The load was low, 30 per cent of one-rep max, taken to failure — not the heavy, high-fatigue training most experienced lifters actually do. Diet wasn’t controlled. Six weeks is short. And only one arm was measured per person, a unilateral design rather than tracking whole-body change directly. The authors themselves say this doesn’t settle whether much higher training volumes, or training in a calorie deficit, might still create genuine competition for resources — that question stays open.
What it does settle, at least for the ordinary lifter doing ordinary volume, is the specific belief this trial was built to test: that extra work on one muscle group costs you gains in another. It doesn’t, at least not at this training volume, over six weeks, in untrained people. Jeremy Ethier has made a similar case — full-body, more-frequent training isn’t the compromise a lot of lifters assume it is.

This matters more the older you get, not less. A man in his 40s or 50s trying to hold onto muscle rarely has the time or joint tolerance for a five-day split hitting one or two body parts a session — that’s a young man’s training calendar, built around recovery capacity most lifters over 40 no longer have to spare on redundant volume. What actually fits a busier, more beaten-up body is two or three full-body sessions a week, hitting everything with enough frequency to matter. The fear that’s kept a lot of older lifters locked into fragmented splits — that spreading the work out costs you size in any one area — is exactly the fear this trial gives you permission to drop.
For the reader who’s been putting off a full-body or upper/lower split because it “feels” like it’ll cost you arm size compared to a dedicated arm day: this is direct evidence it won’t, within the limits above. The actual basics of building arm size don’t change based on what else is in the session, and the same logic applies whether you’re structuring a chest day or building a program around all of it at once. A program you’ll actually finish four days a week beats a perfectly optimised five-day split you abandon by week three.
